Fueling Before and After Training
A decision-first way to plan familiar food around duration, intensity, start time and recovery demands.

Five questions before choosing food
Start with session duration, intensity, start time, time since the last meal and time until the next demanding session. The answer is often ordinary food, not a special product.
Gut comfort matters. A smaller, familiar and lower-fat or lower-fibre option can be easier close to training, while a normal meal fits when there is more digestion time.

During-session carbohydrate has context
Easy or short sessions often need no dedicated carbohydrate. For harder work lasting 60–150 minutes, guidance commonly discusses 30–60 g/hour. For longer endurance work, higher ranges require practiced multiple-carbohydrate strategies and are not beginner defaults.
Try event nutrition in training rather than for the first time on race day. The tool does not prescribe fluid or electrolytes because climate, sweat loss and medical context require more information.

Recovery is not a five-minute window
When an ordinary meal follows soon, it can provide carbohydrate and protein without a shake. A protein context of 0.25–0.40 g/kg can help size that meal without implying a hard threshold.
Rapid carbohydrate replenishment matters more when another hard session follows within about eight hours. After an isolated recreational session, the rest of the day matters more than an alarm clock.

Escalate complex cases
Diabetes treatment, recurrent gastrointestinal symptoms, heat exposure, clinical diets and endurance competition deserve individual planning. General ranges should never override symptoms or prescribed care.

Fictional worked example
Put the arithmetic in view
- A 70 kg adult has a 90-minute moderate-to-hard ride at 18:00 and last ate at 13:00.
- A familiar snack or meal at 16:00 leaves two hours to digest. At 30 g/hour during the ride, 1.5 × 30 = 45 g carbohydrate.
- Post-session protein context is 70 × 0.25–0.40 = 17.5–28 g; an ordinary dinner can cover this.

FAQ
Do I need to eat before an early workout?
Not always. Session length, intensity, the previous meal and tolerance matter. The tool offers a small optional source when there is under an hour.
Do short strength sessions require a sports drink?
Usually not as a default. A normal meal pattern and fluids are often enough for a short session.
What if food causes stomach discomfort?
Use familiar foods, reduce portion size and consider lower fat and fibre close to the session. Persistent symptoms deserve clinical advice.
Is a recovery shake necessary?
No. An ordinary meal can supply carbohydrate and protein. A product is a convenience, not a requirement.
Should I use the same plan on rest days?
No training-timing template is needed on a rest day; use your ordinary meals and appetite as the base.
